The biggest lesson I’ve learned is that consistency beats variety. You don’t need 20 different recipes every week. Find five or six meals you genuinely enjoy, make them easy to prepare, and rotate them. Once eating well becomes convenient, hitting your protein and calorie targets feels much less like a daily battle.

For anyone working long shifts, I’d honestly recommend keeping emergency foods around: Greek yogurt, tuna packets, protein bars, fruit, microwave rice, and frozen vegetables. They can save you from skipping meals or grabbing fast food when your schedule gets crazy.

Don’t forget fiber. I used to focus almost entirely on protein and calories, but once I started consistently eating vegetables, berries, oats, beans, and other high-fiber foods, my meals became much more filling. It also made the diet easier to maintain because I wasn’t constantly hungry between meals.

My current favorite is a simple chicken quesadilla with a high-protein tortilla, shredded chicken, reduced-fat cheese, peppers, and salsa. It takes around ten minutes and doesn’t feel like typical “diet food.”

That last point is exactly what gets me. If I come home from the gym starving and there’s nothing prepared, I’ll eat whatever is easiest. Having even one or two ready-to-go meals seems to make staying on track much easier.

I’m currently cutting, so I’ve been keeping meals pretty simple. Lean protein, a lot of vegetables, potatoes or rice around my workouts, and fruit for snacks. The biggest thing for me has been having food ready before I get hungry because that’s when I usually end up ordering something.

Overnight oats have been huge for me. Oats, Greek yogurt, milk, protein powder, chia seeds, and berries. I make three jars at once and grab one from the fridge before work.

I do a big Sunday prep with grilled chicken, rice, roasted vegetables, and boiled eggs. Then I change the sauces and seasonings throughout the week. Same basic ingredients, completely different meals.

Protein shakes are useful, but I’ve found that relying on them too much makes my diet boring. I try to get most of my protein from actual meals and use a shake when I’m short at the end of the day.
