Functional Training: Which Exercises Actually Carry Over to Real Life? 💪

I’ve been thinking more about the difference between looking strong in the gym and actually being useful strong. A big bench or squat number is awesome, but real life usually involves carrying awkward stuff, picking things up off the floor, climbing stairs, getting off the ground, or staying balanced when something unexpected happens.
Lately I’ve been adding more carries, unilateral work, step-ups, rows, squats, and core stability instead of making every session about moving the most weight possible. Some of these movements feel way more practical than they get credit for.
What exercises do you think have the best carryover to real life—and which “functional” exercises are mostly just gym hype?

Goblet squats are underrated. They build leg strength while teaching you to brace and stay upright, which comes in handy for everything from picking stuff up to getting off the floor.

Loaded carries, no question. They make carrying groceries, luggage, tools, or basically anything heavy feel way less sketchy. 😂

I’d put deadlifts pretty high on the list, especially if you learn to hinge correctly instead of just yanking weight off the floor. Being able to pick up something heavy while keeping your back and hips organized is one of those skills that actually has a direct real-world application.

Step-ups are a great one because they also expose balance differences between your legs. I started doing them recently and realized one side was doing way more work than I thought.

For me it’s single-arm carries. Holding a heavy dumbbell on one side forces your core to fight rotation, and that feels much closer to real life than only doing perfectly balanced barbell movements.

Push-ups might be the most practical upper-body exercise ever. No equipment, easy to scale, and being able to push your own bodyweight around is useful whether you’re getting off the floor, moving furniture, or just trying to stay generally capable.

Rows, carries, squats, and hinges are basically my functional-training foundation.
